10 Minute Full Body Workout, No Equipment

A follow-along routine for anyone with a bit of floor space and a wall: 15 timed moves, mostly 30 seconds each, about 10 minutes from the first jumping jack to the last stretch. No weights, no bands, no gym.

The routine: full-body circuit plus a one-minute cool-down

This is the 7-Minute Full-Body Circuit from Swayni’s official workouts, followed by the first two moves of its Full-Body Stretch. The circuit itself is 30 seconds of work per move with 10 seconds to breathe and a few seconds to get into position, so it runs closer to 9 minutes than 7. With the stretch added, the total lands on 10 minutes. Go top to bottom, once.

How to do each move

Jumping Jack

  1. Stand with feet together and arms at your sides.
  2. Jump your feet out wide while raising your arms overhead.
  3. Jump back to the starting position and repeat.

Form cue: Land softly with slightly bent knees. Use step touch instead if jumping is uncomfortable.

Wall Sit

  1. Lean your back against a wall and walk your feet out.
  2. Slide down until your knees are bent to about a right angle.
  3. Hold the position, keeping your back flat against the wall.

Form cue: Use a stable, non-slip wall, keep your feet firmly planted, and breathe steadily. Slide higher to reduce the effort.

Incline Push-Up

  1. Place your hands on a sturdy elevated surface like a countertop, slightly wider than shoulder-width.
  2. Walk your feet back until your body forms a straight line.
  3. Bend your elbows to lower your chest toward the surface, then push back up.

Form cue: Use a stable, non-slip surface that cannot move. A higher surface or wall makes the movement easier.

Crunch

  1. Lie on your back with knees bent and feet flat.
  2. Gently lift your head and shoulder blades by bringing your ribs toward your pelvis.
  3. Lower with control.

Form cue: Keep your neck relaxed and avoid pulling on your head. Use a smaller lift if your neck or back feels strained.

High Knees

  1. Stand tall and jog in place, driving your knees up toward your chest.
  2. Pump your arms in rhythm with your legs.
  3. Keep the pace quick and light.

Form cue: Land softly and keep a controllable pace. Switch to marching knee lifts for a lower-impact option.

Bodyweight Squat

  1. Stand with feet shoulder-width apart, toes slightly out.
  2. Bend your knees and hips to lower down as if sitting into a chair.
  3. Keep your chest up and push through your heels to stand back up.

Form cue: Keep your knees tracking over your toes, not caving inward, and avoid letting your lower back round.

Knee Push-Up

  1. Start on hands and knees with hands slightly wider than shoulders.
  2. Move your knees back until your head, hips, and knees form one line.
  3. Bend your elbows to lower your chest, then press the floor away.

Form cue: Keep your trunk aligned and use a pain-free depth. Switch to a wall push-up if this version is too demanding.

Forearm Plank

  1. Rest on your forearms and toes, elbows under your shoulders.
  2. Keep your body in a straight line from head to heels.
  3. Hold the position while breathing steadily.

Form cue: Keep your hips level, don't let them sag or pike up, and avoid holding your breath.

Mountain Climber

  1. Start in a high plank position with hands under your shoulders.
  2. Drive one knee toward your chest, then quickly switch legs.
  3. Keep alternating at a steady, controlled pace.

Form cue: Keep your hips low and core braced — don't let your hips pike up as you speed up.

Alternating Reverse Lunge

  1. Stand tall with feet hip-width apart.
  2. Step one foot back and lower your back knee toward the floor.
  3. Push through your front foot to return to standing, then switch sides.

Form cue: Keep your front knee stacked over your ankle and your torso upright throughout.

Plank Shoulder Tap

  1. Start in a forearm or high plank position with feet a bit wider than hip-width.
  2. Lift one hand to tap the opposite shoulder, then place it back down.
  3. Alternate sides while keeping your hips as still as possible.

Form cue: Keep your hips level — try not to rock side to side as you tap.

Side Plank

  1. Lie on the named side with your elbow under your shoulder.
  2. Lift your hips so your head, trunk, and legs form a long line.
  3. Hold while breathing normally; keep the lower knee down for an easier option.

Form cue: Press the floor away and keep your shoulder comfortable. Stop if you feel shoulder or back pain.

Standing Side Stretch

  1. Stand with feet hip-width apart and reach one arm overhead.
  2. Lean gently to the opposite side without twisting.
  3. For a dynamic interval, alternate sides; for a sided stretch, hold the named side.

Form cue: Ease into the stretch gently and stop if you feel any sharp or pinching sensation.

FAQ

Questions about a 10 minute bodyweight workout

Can I really do this with no equipment?

Yes. Every move uses only your body weight. You do need a wall for the wall sit, a sturdy surface at roughly counter height for the incline push-up, and enough floor space to lie down and hold a plank.

Is 10 minutes enough?

It is a short session that touches legs, chest, core and cardio. A short routine you actually repeat is easier to keep up than a long one you skip, and you can scale the effort up or down. If you want more, run the list twice or add another official workout.

How do I make it easier as a beginner?

Each move has an easier option in its form cue: slide higher on the wall sit, use a higher surface for push-ups, keep the lower knee down in the side plank, and swap the jumping moves for step touches or marching knee lifts.

Can I follow this without an app?

Yes. Set any interval timer to 30 seconds of work and 10 seconds of rest and go down the table in order. A voice timer just lets you keep your eyes off the screen.
